Most runners I've met do routines that are totally derivative of bodybuilding, and they do it with super light weights – for “endurance”. Even worse, most runners I've met “don't lift legs” because they “get enough work on their legs running”. In the original workout routines article , I explained the basics of how to create a weight training program and showed a few examples. At the end, I also included what my own weight training program was at the time. The thing is, I wrote that article quite a while ago. As of right now, my routine is not the same as it was then. Don't get me wrong here, there is absolutely nothing bad, wrong or out of date about that workout routine (or any of those routines) in any way whatsoever. It's just that over time, my weight training program has changed a little. The main reason being that if you're still doing the exact same exercises in the exact same order on the exact same days for the exact same reps using the exact same weights over the course of a few years... you most likely aren't getting any results. For the most part, the core of the original routine is still basically the same. However, some exercises have changed, and some of the days I work certain muscles have changed as well. So, first I'll give a quick overview of what my current weight training program is. After that, I'm going to take you through each day, each muscle group, and each exercise to explain every single aspect of the workout.

The most effective way to train and get into shape is through good preparation and taking all necessary precautions to train safely; especially when lifting free weights.
  • I highly recommend consulting your physician prior to beginning any of these training programs. When you begin any training program, be sure to start off with a weight that you can control, one that is not too heavy for you to handle. Always begin with a lighter weight and gradually increase the amount of weight as you progress.
Motivation provides the energy needed until success is achieved. Success does not have to mean finishing first, but satisfaction that you've done your best and stayed focused toward your personal goals. Always warm up properly. This can be done by spending 7-10 minutes on the exercise bike, treadmill, or walking track. Also be careful when stretching. Don't overdo it, especially when the weather is cool.

Is Weight Training Dangerous?
Images of powerlifters and bodybuilders straining when lifting heavy weights as well as stories from those who have had various training injuries may mistakenly lead people to believe that weight training is dangerous sport. While there is always a certain level of risk involved studies have shown that weight training is actually one of the safest sporting activities around. One British study found that teenagers who participated in supervised weight training had a much lower injury rate then those who participated in sports such as basketball, gymnastics, track and field, badminton, rugby, and soccer. A four year study of 105 college football teams found that weight training injuries amounted to less then 1% of the injuries that resulted in loss of playing time during the season. A study in San Francisco followed 1000 individuals who weight trained with little or no supervision. The study showed that there was approximately 1 injury for every 1000 hours of weight training. The rate for basketball and running is approximately 14 injuries for every 1000 hours of activity. The bottom line is that with proper instruction weight training is an extremely safe sporting activity.

It can improve your strength, power, flexibility making you less prone to injury. Misconceptions: Some common myths about weight training are that you will automatically bulk up, lose flexibility, and become slower. Of course training with weights incorrectly can lead to weight gain and the other issues mentioned, but training correctly and intelligently can help you gain flexibility, improve your explosive power, and make you a stronger fighter. Proper weight training will actually increase your range of motion and provide greater flexibility of your joints. However, it is very important that all exercises with the weights are performed with a full range of motion. Also, a good warm up of the body and thorough stretching of all the major muscles groups you will use before you begin and after you finish, is essential. Some people believe that weight training for fighters should be carried out using light weights with high repetitions. This is actually the opposite of the truth. High repetitions will slightly increase your aerobic capacity, and do little for explosive power. Weight training should be used to improve the power and strength of a fighter, the cardiovascular fitness and aerobic improvements are what training in the gym on the bags and pads is for. Therefore the fighter must perform medium to heavy lifts with fast, ballistic movements ensuring that the correct lifting techniques are carried out to prevent injury.
